News
and Info
Monday Night COACHED Open Water Swimming Training
Group starts March 15th @6PM in Boca/Deerfield Beach
area.
The group will run
5 weeks leading up to FAU Wellness Triathlon and St.
Anthony's. The group is designed to
perfect your open water skills for racing with lots
of practice and swimming a variety of courses each
week. Open Water swimming is very different
than Pool Swimming. Athletes are taught the
differences and most effective ways to swim in Open
Water. Each session will include instruction
on proper techniques for various
open water skills, a chance to practice the skills
repeatedly and then a challenging workout to put it
all together. If you want a jump on your
competition come race day, CHECK it out!
Class is limited to 18 participants. Cost
is $67 for five 1.5 to 2 hour sessions.
Registration on Active.

Triathlon Transition Clinic- The Fourth Discipline
is scheduled for March 20th @Spanish River Park in
Boca!
Would you rather spend hours and hours training
super HARD to save yourself minutes on the swim,
bike or run....or learn how to have lightening FAST
transitions or much improved ones in a 2 hour
clinic?
You can cut so much time off your final race time if
you learn how to transition properly...and practice
the skills needed to do so. This clinic
is a great way to do just that so you are not that!
The clinic will go over skills needed to get out
fast as well as videotaping of each athlete so they
can see where they need to improve.
Registration is OPEN!
Cost is $47 for early registration before March 18th
and $57 thereafter.
Congrats to Tina Marie Pereira on her PR by 12
minutes @ the Miami 13.1 on Sunday!
She
pushed hard and followed instructions for racing to
a T....and was stoked about her performance:).
She did really well considering she had to make a 3
minute pit stop a few miles into the race due to
lack of restrooms at the start. Way to go
Tina! All those dynamic drills and training
has paid off.
Open
Water Swim Clinic on March 6th. Due to the cold
weather in February, we rescheduled the clinic to
the following weekend....only to have it super cold
as well.
I changed up the format a bit to minimize idle time
in time in the water with an hour long presentation
on the differences in open water swimming verses the
pool and demo's and video clips of open water
skills. Then we braved the cold air and water
and practice skills for over an hour. Thanks
to all the athletes that braved the conditions and
made it out. It was a lot of fun and a great
group to work with. Hope to see some of you at
my Open Water Swim Group Starting on Monday the
15th:).
We had a nice
turnout of athletes
for Bike Group last Thursday.
The group worked
on pedaling efficiency drills (7 in all) and then
incorporating some cadence drills as well with a
pursuit activity for some speed work. This
week we will be doing a Field Test on the bike to
determine your Lactate Threshold Zones based on your
heart rate. Make sure you come to group rested
so you can get accurate measures and zones.
SPECIALTHANKS to all the athletes that came
out for Run Group for Winter Session.
We covered quite a bit of material over the course
of the 7 weeks with the last two sessions focusing
on strength for the runner and stretches to use for
improving flexibility and recovery time. I
really enjoyed the group....super nice group of
people that were very interested in learning.
Thanks for supporting my groups and doing so well
with your racing:).
Bike
Speed and Drills Group started on March
4th!
The
group runs 6 weeks. The first part
of each workout is devoted to learning various
skills and info designed to improve athletes'
cycling skills. Then athletes are divided
into skill groups and given a workout to help
build speed, power and efficiency.
Topics to be covered are pedaling efficiency,
cadence, cornering, bike skills, building power,
hill climbing determining training zones.
Cost of the group is $57.
Registration is open on Active.
Congrats to Tina Marie Pereira who placed 1st at the
Surfside 5K!
C ongrats to Athletes
that raced at the A1A Marathon and Half
Marathon this weekend!
Several
of my athletes from my run group
participated with a few PR's. Congrats
to Rocio who had an outstanding performance and a PR
of over 10 minutes with a 1:41 and change finish.
Jason Schultz also PR'ed and broke the 2 hour mark!
Way to go Rocio, Lynne, Steve, Jason,
Monica and Jim!
Clermont Trip the weekend Feb. 19-21st! I
had a great time in
Clermont training with athletes and staying at
Lake Louisa State Park helping them prepare to climb hills and experience
Hilly Florida:). We had beautiful weather and
a great time.

I
had a wonderful time attending the USA Triathlon
Arts and Science Symposium in Colorado Springs last
weekend.
I
learned a great deal, attending 3 Keynote Speakers
Presentations which were fantastic and 10 breakout
sessions on all kinds of topics. I will
be starting a blog soon to report more
on what I learned an my experiences at the
conference. One of the best parts was to
make some valuable connections with other coaches
and race directors around the country.
Johan Bruyneel Team Manager for US
Postal, Discovery, Astana and now Radio Shack with
Lance signing his book, We Might as Well Win after
his inspiring Presentation.
The most inspiring and well presented
keynote of the conference was given my Eric
Weihenmayer. He is a blind
adventurer whose vision is greater than anyone I
know!

Eric
Weihenmayer took a picture with me after he signed
his book Touch the Top of the World!

Mark Allen presenting on Making Ironman
racing just another day!
Joe Friel presenting on how to use stress
scores for periodization with your athletes
training.
Vern discussing Strength training for the multisport
athlete...very interesting and reinforcing of many
of the concepts I have studied over the past year.
I was able to attend the Hall of Fan Dinner where
Paula Newby Frasier, Barb Lindquist, Valerie Silk,
Jim Curl and Carl Thomas were inducted.
Beautiful Colorado Springs Garden of the
Gods! Very different in the winter time:).
Thanks to all the athletes that registered for Run
Group
and came out the first night.
We had a wonderful
group of athletes ranging in all abilities.
Run Group on Jan. 19th will include a discussion of
Lactate Threshold with a Field Test included.
We will have a special guest, Exercise Scientist Dr.
O'Kroy attending and would love to share his
knowledge with the group.
Athletes should bring their Heart Rate Monitors and
be rested. We will be videotaping on
Feb. 8th and 16th. Look forward to seeing everyone:).
Run Group for 2010.
The
Run group will include 7 sessions. Each
session will include valuable tips and skills to
help you improve your running along with a quality
coached workout to improve your speed and/or power.
Videotaping and Lactate threshold Zones will be
included within the session.
Thanks to all the athletes that registered. The group is
FULL.
Year in Review: 2009 started

Open Water Swim Clinics, a
Transitions Clinic, First Timer's
Clinic for FAU, Lactate Threshold Clinic,

check out all the events below as I kept up the news
for the 2009 year.
Bike Group Spring 2009
FAU Mock Triathlon Swim
The year was also filled with several opportunities
to LEARN as much as I could about coaching in order
to help me become the BEST coach I could possibly
be. Last December I attended a Level II USA
Cycling Certification Clinic which included
a great deal of information and allowed me to become
certified as a Level II Coach. In
January I spent a week in San Diego learning about
The Method which includes many of
the philosophies that were used in coaching Chrissie
Wellington to her Ironman Victories. I became
certified in The Method although I choose not to
become a Method's Coach. Rather I took from it
the items I felt were valuable and applied them to
my own style of coaching. In July I spent
several days attending the Elite Mentorship
Program at the Olympic Training Center in Colorado
Springs. I was able to observe as
well as work with some of the Elite Triathletes
there. I learned a great deal from the
coaches at the training center. I also
attended several seminars and webinars ending the
year with 3 times as many I needed for
recertification. I have spent a great deal of time
researching and studying many different areas in
triathlon that will help my athletes advance to the
next level. In December I attended a
Business Marketing Boot camp in Los Angeles
which was extremely inspiring and enlightening.
It opened up my mind and gave me all kinds of new
ideas. I look forward to implementing
all that I have learned in 2009 into NEXT YEAR!
Olympic
Training Center in Colorado Springs
I had some amazing groups early last year filled
with wonderful people, especially in the Spring
Sessions. I took a bit of a hiatus from
doing any groups, clinics or events the second half
of 2009. I apologize to those of you
that were effected by it.
I had some unfortunate things happen early in the
year, but I managed to worked through what I had
committed to do up through June. BUT once July
rolled around, I realized I needed the second
half of 2009 to work through some things and
re-evaluate my coaching. Please know that
I really enjoyed my groups so it was a difficult
decision to take a break, but a much needed one.
I spent a great deal of quality time with my
personal athletes (teaching them the new things I
had learned and working more closely with them) and
my family. I made several trips with my
athletes to Clermont and down to Miami to help them
train for upcoming races as well as traveled with
them to support them with their races. I also
spent time videotaping them all and working with
them on their form and efficiency in all areas of
the sport. The past few months we have spent
working on strength training specifically designed
to make them better athletes. My athletes this past
year are unique in that they all have full time jobs
and/or are trying to train for the sport while
raising a family. They are all very well
rounded and have a good grasp on balancing the sport
with the other areas of their lives.
I have really enjoyed the quality time I have spent
with them and plan on continuing even more in 2010!
I feel very blessed to have them as part of my
triathlon family:).
Daniel Schultz, Luis and Michelle Gonzales
Monica and Tim
THANKS for ALL that came out and supported my groups
and coaching in 2009! A VERY
SPECIAL THANKS goes out to Kerry
Whitacre, Jennifer Lucy, Luis and Michelle
Gonzales, Larry Kraska, Monica Smiciklas and Tim
Fry, Tina Marie Pereira, Donna and Joe O'Kroy, Pam
Kresse, Daniel Schultz, Liz Hoyer,
Linda Lardino-Semko and Steve Homrich.
Thanks for reaching out on several occasions to help
me during a very difficult time. I am
extremely grateful for all your advice,
reminders about what triathlon and coaching is about
and your support throughout the year. I am
SUPER excited about the upcoming year and hope to
expand my coaching in even a bigger level.
It is my hope that I can bring back some items in
2010 and have many of you return!
Kerry
Whitacre, Jen Lucy, Lisa Schwab and Pam Kresse
Larry Kraska and Donna O'Kroy
Congratulations to Larry
Kraska who ended his season accomplishing
some huge goals including finishing Ironman
Florida! Larry is a CEO for Med Finders in
Boca Raton. He works about 60 hours a week and
travels quite a bit. He also is very involved
with his two children, Matt 13 and Jenny 15 whom are
super active in sports themselves traveling to
soccer games. Larry managed to train for IM on
average in about 8-10 hours a week, with a couple
weeks getting up to 14 with the longer bike and runs
for the weekend. It was very tricky trying to
figure out how to train him for such an endurance
event with limited time. I am so
proud of him:). He did an amazing job at
completing his goals this year and finishing IM FL,
a long time dream! Special thanks goes out to
his wife Bonnie and children for being so supportive
with all the training all year!
Larry at the finish line! You did it and with
so much class!
Congratulations to Athletes that raced at Miami
Man!
I had a great time
cheering ALL of you on at the race! Luis and
Michelle Gonzalez finished their 1st Half Ironman
and
Kerry Whitacre and Jen Lucy both finished their
first Olympic Distance race.
It was a beautiful
day and so much fun to watch you all accomplish your
goals. Thanks for being so great all year!
Awesome Day with my athletes after the race!

Michelle looking strong on her second loop as well
as Luis finishing up the race strong!
Kerry smiling coming in off the bike!
Jen and Kerry with their medals after the race.
Congratulations to Monica Smiciklas-Fry and Tim Fry
who toughed out an extremely difficult course in
their first Ironman at the Great Floridian Ironman
Distance Race! Monica had a amazing swim coming in
20 minutes ahead of schedule (1:41:00), looked
amazing coming off the bike after a grueling 112
mile ride of relentless hills and finished out the
run side by side with Tim. The couple opted to
make their experience even more special by coming
across the line together! Just finishing the race
was a huge accomplishment. You really earned your
finisher shirts:). Thanks for letting me be a part
of your beautiful day!

Great Clermont Triathlon 2.4 mile swim, 112 mile
bike, 26.2 mile run
Congrats to Tina Marie Pereira who braved the cold
weather at the Miami NICE Triathlon on Key Biscayne
on October 18th.
She froze on the
swim and bike, but was able to really enjoy the 10K
run posting a PR in the run for that distance.
Congrats to Athletes that participated in the
Tropical Triathlon in Lake Worth.
Personal Athletes
Michelle Gonzalez and Luis Gonzalez
both had significant improvement over their times
from last year. Michelle was 9 minutes faster and
made the podium in her age group with a 3rd place
finish. Luis was 7 minutes faster! It really was
outstanding since the majority of the times were
over 4 minutes slower this year overall. Both
athletes are training hard for their first half
ironman.
Congrats to previously
coached personal and groups athletes
including
Steve Homrich (3rd), Heidi McBride (3rd), Nadja
Pritchard(4th), Tracey Levenson(5th, Lisa
Schwab(3rd), Linda Lardino Semko (2nd), Bob Porter
and Becky Smithers! Everyone did GREAT!
Congrats to Monica Smiciklas-Fry and Tim Fry for
finishing a super tough Clermont Florida Challenge
Half Ironman.
Monica and Tim both did great on the hilly bike
course and hot run filled with some rain and
downpours. Monica took 1st place and Tim took 3rd in
their divisions:)! It was great practice for
their upcoming Great Floridian Ironman on the third
week of October!
Assault on Sugarloaf was a blast! I was fortunate
enough to participate in the 112 mile ride in
Clermont with several of my athletes over the
weekend. Donna O'Kroy, Monica Smiciklas and Tim Fry
all did great on a very tough course! It was a great
prep for IM! Not only super fun weekend filled not
only with lots of training but also wonderful FUN
hanging out with several friends!
Tina Marie Pereira opted to forgo doing BRAG (Bike
Ride Across Georgia) and instead headed to Italy to
ride her bike! She had an amazing time riding,
hiking and taking in the sites. What a great
adventure!
Congrats to Don Pingaro for digging deep and having
an outstanding race at The Nations Triathlon in DC!
Despite suffering from a cold, he managed to set a
PR by 2 seconds with a time of 2:23:30. Nice way to
end his tri season:).
Elite Mentorship Program in Colorado Springs! In
July I was invited to attend the Elite mentorship
Program at the Olympic Training Center.
The program included 3 days of learning, observing
and working with Elite coaches and athletes. We
learned a great deal about how the elites train and
the life of a pro triathlete as well as how to
develop upcoming talent. We also learned various
techniques for coaching our athletes and shared
methods for writing programs for elite athletes. I
picked up several cool tips on ways to help my
athletes improve their skills. It was really cool
to see the Olympic Training Village and the athletes
that live there.
I was also very grateful to
spend a little bit of time with one of my athlete
Donna O'Kroy and appreciate her daughter Shannon
allowing me to stay with them during my visit.
It gave me a chance to stay longer and enjoy
Colorado (had not been there since the Cycling World
Championships over 25 years ago). I was able to
mountain bike in Colorado Springs as well as go to
Crested Butte which turned out to be like heaven on
earth with all the wild flowers. It was a beautiful
adventure!

Olympic Training Center Olympic Rings and Statues!

Crested Butte Wild Flower everywhere
Barr Trail in Colorado Springs, tough run down.
Donna raced up and down it the day before and took
3rd in her age group!
In June, I took a much needed 2 week break with my
husband Brian. We had an amazing time camping and
mountain biking up north.
We were lucky enough to hit some new spots along the
way including Blanket's Creek just outside of
Atlanta (super sweet trail system), Raccoon
Mountain and Tnausi Trails at Ocoee Whitewater
Rafting Center in Tennessee, then on to North
Carolina. We stayed in a cabin at Nantahala Outdoor
Center (where I ran a local trail) before heading to
camp at Tsali Recreation Area. We then headed to
Asheville to ride at Bent Creek, then onto Pisgah
camping at Davidson River and rode for 5 days the
Pisgah and DuPont Trails. It was a great vacation
filled with tons of mountain biking, trail running
and even a nice swim at a local community pool in
Brevard. I had an amazing time and really enjoyed
training out of the south Florida heat and in some
amazing places! Absolutely beautiful!

Looking Glass Waterfall Rode
from Bent Creek to Trace Ridge
Thanks to all the athletes that
came out for Bike and Run Group for Session Three!
We had a great mix of athletes that were a TON
of fun to coach for both groups!
Run group went to 5 different
locations and included various types of workouts and
surfaces. Bike Group also visited
several different locations and included hill
repeats, power training, pursuits, intervals and
even transition practice for the triathletes:).
Athletes learned a lot and made friendships along
the way and even got faster!
Thanks again.....I really appreciate ALL YOUR
SUPPORT and ENTHUSIASM to learn and train hard!
It helped me to remember how rewarding coaching the
groups can be!

Thanks to all the
athletes that came out for the Mock Tri!
We had a very nice group of 25 athletes
practice their racing skills with flat ocean
conditions, little wind on the bike and nice cloud
cover for the run.
Congrats to Luis Gonzalez,
Michele Gonzalez and Philip Goodwin for
their outstanding performances at the Memorial
Day Run! All 3 athletes PR'ed with
significant improvements!
Lactate Threshold Workshop on May 20th at the
FAU Exercise Science Lab. Special thanks to
DR. O'Kroy for presenting an informative
workshop on lactate threshold testing. The
workshop included a demonstration of an athlete
being VO2 max and LT tested as well as information
on how to interpret the results to use with your
training.
Participants were given an opportunity to
sign up for future testing at a discounted rate.
Thanks goes out to Liz Hoyer for
volunteering to be the subject for the testing.
She did an awesome job and pushed hard
through it
.
Congrats
to ALL my Athletes that completed in Florida 70.3
Half Ironman on Sunday! Matt Joffe (5:15:42),
Nadia Fogel (6:42:37) and Sue Caplan (6:49:23)

Donna O'Kroy (6:43:07) and Larry Kraska (6:46:57)
both PR'ed for that distance in the event (30
minutes and 1 hour respectively)! Matt,
who does an amazing job of juggling a stressful job
that takes him out of town a lot with spending
quality time with his family and training had an
incredible first time 5:15 finish! I am
very proud of all my athletes......each having their
own incredible journey finishing on a hot and tough
course!
Open
Water Swim Clinic Saturday on May 9th.
Thanks to all the
athletes that came out for the clinic! It was a
great clinic with a wonderful group of athletes

course. We recently videotaped runner in Run group
and had a mini clinic on proper running form and
ways to become a more efficient runner and avoid
injuries.
Congrats to Matt Joffe and Nadia Fogel on their
outstanding performances at the MIT Race in Miami.
Matt finished the
race in a blazing 2:20 and Nadia was super solid
with a 2:51! Both athletes used the race as a
training race to prepare them for the Disney IM FL
70.3 Race!
Thanks to all the athletes that came out for the
Transition Clinic and Mock Triathlon on March 7th!
We had a very nice mix of beginners to experienced
triathletes from Jupiter to Miami and come out for
the event.
The athletes used
the clinic to refresh and learn new skills for
quicker transitions.
Next clinic will be
on April 5th... A READY to race Clinic with Mock
Triathlon at Spanish River Park!
Congrats to Maren Piefer for a huge accomplishment
in completing Ironman New Zealand!
Maren works as a
Personal Trainer
and teaches several Fitness type classes a week.
It was a big challenge to work around her 12 to
15 hours of teaching fitness classes a week and
still prepare her for Ironman. It took a bit of
day by day creative adjustments. I
know she
was not able to train like she really wanted to
for the event, but in the end and on race
day......she used her biggest strength.......pure
guts and determination to pull off an incredible
race! She finished the day in 13:30:04!
Congrats to Donna Logan O'Kroy for her 3rd place
overall finish at the Chilly Willy Duathlon at CB
Smith Park.
She finished the race in 1:01:16.653 which was a PR
for that course. Donna is off to a great
start to the 2009 Season
